Rest-pause
Rest-pause is a training method where a set is taken to or near failure, followed by a short rest of 10 to 20 seconds, then more reps with the same weight. The cycle repeats 2 to 3 times, packing many high-effort reps into one extended set.
Rest-pause: what is it?
Rest-pause is a fatigue-accumulation technique. Where a cluster set uses short rests to avoid fatigue, rest-pause uses them to extend a set past the point where the client would otherwise have stopped. The load never changes; the client simply keeps returning to the bar after very short breaks until the target number of mini-sets or total reps is reached. It is a hypertrophy tool, most useful on isolation and machine exercises where failure is safe.
Classic rest-pause
The classic version starts with a set to failure, or one rep short of it, at a 6-to-12-rep load. The client racks the weight, rests 15 to 20 seconds, and performs as many reps as possible again with the same load. That second effort usually yields a third to half of the first set's reps. A third mini-set after another pause yields fewer still. A typical prescription reads "1 x 10 + 2 rest-pause sets, 15 seconds", giving something like 10 + 4 + 2 reps.
The whole thing counts as one set in the plan. Two or three rest-pause sets on an exercise are plenty; they replace a larger number of straight sets rather than adding to them.
Myo-reps: the calmer version
Myo-reps use the same idea with a fixed structure. The client does an activation set of 12 to 20 reps stopping 1 to 2 reps short of failure, then rests 10 to 15 seconds and does short mini-sets of 3 to 5 reps, resting the same short interval between each, until they can no longer complete the mini-set with the target reps in reserve. The activation set gets most fibers recruited; the mini-sets keep them working without a long rest.

When to use rest-pause for hypertrophy
Rest-pause makes sense when a client has limited time, when a muscle is hard to fatigue with straight sets (calves, side delts, rear delts), or as the last exercise for a muscle group in a session. It is most effective on exercises where failure is safe and the setup is quick: machines, cables, dumbbell isolation work, leg press. It is a poor choice for heavy barbell squats or deadlifts, where fatigue changes technique and failure is risky.
Program it for a limited stretch, typically the final weeks of a hypertrophy block, and not on every exercise. One or two rest-pause exercises per session is a sensible cap.

Fatigue and common mistakes
Rest-pause is hard to recover from because every mini-set sits near failure. Soreness runs higher than after straight sets, and stacking it on several exercises in a session will hurt the next workout. The usual mistake is using it as a default rather than a tool: a client who does rest-pause on everything is not doing more work, they are doing less total volume at a higher cost.
The second mistake is confusing it with cluster sets and using it on heavy compound lifts. If the goal is strength, use clusters. If the goal is a strong hypertrophy stimulus on an isolation exercise in little time, rest-pause is the right pick.

Is rest-pause better than drop sets?
They solve the same problem differently. Rest-pause keeps the load and adds short rests; drop sets keep going with no rest and reduce the load. Rest-pause keeps reps heavier and is easier to log; drop sets are faster and need no rest timer. Both are intensity techniques for hypertrophy, not everyday methods.
How long should the pause be in rest-pause training?
Ten to 20 seconds. That is long enough to get a few more quality reps but short enough that the muscle stays fatigued and the set counts as one extended effort. Beyond 30 seconds you are doing separate short sets, which is a different stimulus.
Can beginners use rest-pause?
Not as a priority. Beginners progress well with straight sets and do not yet know what failure feels like, which makes rest-pause hard to apply properly. Introduce it after a few months of training, on a machine exercise, once the client can rate their effort reliably.
