Protein Intake: what is it?

Protein is the macro a coach should get right first, because it does three jobs at once: it supplies the material for muscle repair and growth, it is the most satiating macro per calorie, and it costs the most energy to digest. That combination is why the protein target is set before anything else in a plan, and why it barely changes whether the client is cutting or building.

How much, and for whom

Prescribing in grams per kilogram of bodyweight travels far better than a percentage of calories, because the requirement tracks body size and training, not calorie level. The figures below are standard practice in the field, not precise thresholds.

Distribution across the day

Total daily protein is the main variable. Distribution is a secondary optimisation that is easy to get and worth having: spreading intake across three to five meals with a meaningful serving in each is more practical than loading most of it into dinner, and it helps satiety through the day.

For most clients the real problem is not distribution but breakfast. Typical morning meals are low in protein, so the client spends the first half of the day behind and tries to catch up at night. Fixing breakfast is usually the single highest-yield change in a nutrition plan.

Protein quality and sources

Animal sources are complete, meaning they contain all essential amino acids in useful proportions, and are typically higher in leucine. Plant sources vary, and several are lower in one or more essential amino acids, which is why a plant-based client benefits from variety across the day and often from a slightly higher total.

For clients who struggle to hit the target from food, a protein powder is a convenience, not a requirement. It is the same protein in a form that is easier to carry and faster to consume, and it costs the client nothing in nutritional terms if the rest of the diet is sound.

The myths worth killing

The second is that the body can only use a fixed amount per meal, usually quoted as 30 g. What the body does with a large protein meal is absorb it more slowly, not discard the excess. Distribution helps, but a client eating a large protein dinner has not wasted it.
